A wrestling match is six minutes of hand fighting, shots, sprawls and scrambles. It's one of the hardest efforts in all of sports. The wrestler who's stronger in the third period usually gets his hand raised.
That strength is specific: powerful hips, a vise-like grip and the ability to lift and control another body. These five exercises from our Wrestling Performance series build exactly that.
Warm up on the mat
Do a lap of jogging, shuffles and crossovers around the mat, then 10 each of neck circles, bridges, sprawls and level changes. Add 5 partner hip heists per side. This is the classic room warm-up for good reason: it targets every muscle you'll use.
How these five work together
Wrestling strength is unusual because you're moving a resisting human, not a balanced barbell. Hip thrusts build the hip extension that finishes double legs and lifts. Zercher squats load the bar in the crooks of the elbows, the same position as holding an opponent's body. Rope climbs and towel rows build the grip and pulling strength for hand fighting. Penetration step drills turn strength into an explosive, technically sound shot. Shark tank intervals simulate the brutal pace of a match. This mix builds strength you can actually use on the mat.

4. Penetration Step Drill

5. Shark Tank Intervals
How to do it: Wrestle 30 seconds hard against fresh partners, then rest 30 seconds. 6 rounds.
Why it matters: It builds match-specific anaerobic conditioning.
Adjusting for your level and position
Lightweights often thrive on speed and conditioning, while upper weights benefit from extra maximal strength work. Youth wrestlers should learn the hip hinge and squat with light weights before going heavy. College and adult wrestlers can push heavier hip thrusts and Zerchers in the offseason, then shift toward maintenance and conditioning as tournaments approach.

The mistake to avoid
The error we see most often is cutting weight in a way that drains strength.
Your weekly schedule
Do 3 strength days in the offseason and 2 short sessions in-season.
Wrestling recovery and fuel
Wrestling season is long and grueling. Prioritize sleep, eat balanced meals even while managing weight, and never use dehydration as your main weight-cut tool. Skin care and mat hygiene prevent infections that cost you matches. After hard practices, refuel quickly and use light mobility to keep the hips and neck healthy.
Quick answers
Can I build strength while making weight? Yes. Keep lifting heavy with low volume and eat enough protein, which helps you keep muscle during the season.
Do these help freestyle and Greco too? Absolutely. Hip power, grip and conditioning carry over to every style.
How do I keep my neck healthy? Do bridges and partner neck work 2-3 times a week, building gradually. Never force painful ranges. A strong neck is your first line of defense in scrambles.
