After 50, men lose muscle and strength faster every year unless they do something about it. That shows up as a sore back, weaker legs, slower recovery and lower energy. The fix is lifting weights, and it's never too late to start.
Research shows men in their 60s, 70s and beyond can build meaningful strength in weeks. These five moves from our Iron Prime 50+ series are safe, simple and effective.
Joint-friendly warm-up
Walk or ride a bike for 5 minutes, then do 10 shoulder rolls, 10 hip circles each way, 8 cat-cows, 8 bodyweight box squats and 10 wall push-ups. Take your time. Older joints love a slightly longer warm-up, and it makes your first working set feel much better.
How these five work together
The movements here mirror real life: sitting down and standing up, picking things off the floor, pushing, carrying and climbing stairs. That's intentional. Box squats teach safe depth with a built-in target. Dumbbell Romanian deadlifts strengthen the back and hamstrings that protect you when you lift something heavy. Presses keep the shoulders and chest strong. Farmer's carries build grip and full-body stability, and grip strength is linked in research to longevity. Step-ups build the leg power and balance that keep you independent for decades.
1. Goblet Box Squat
How to do it: Squat to a box while holding a dumbbell. 3 sets of 10.
Why it matters: It builds leg strength safely with a reliable depth target.
2. Dumbbell Romanian Deadlift
How to do it: Hinge with a flat back. 3 sets of 10.
Why it matters: A strong posterior chain protects the lower back.
3. Incline Push-Up or Dumbbell Press
How to do it: Press with control. 3 sets of 10.
Why it matters: It maintains pressing strength and shoulder health.
4. Farmer's Carry
How to do it: Walk 30 meters holding heavy dumbbells. 4 trips.
Why it matters: Grip strength is closely tied to healthy aging.
5. Step-Up
How to do it: Step onto a box 12-18 inches high. 3 sets of 8 per leg.
Why it matters: It builds the leg power used on stairs and for balance.
Adjusting for your level and position
If you're returning after years away, start with two sets and bodyweight versions where needed. Experienced lifters can use heavier dumbbells or a barbell, but keep good form above everything. Golfers, pickleball players and weekend hikers will notice the biggest difference in balance, stamina and recovery. The goal isn't to lift like a 25-year-old. It's to stay capable for decades.
Sample Choose weights you could lift 3-4 more times. Consistency, not heroics, is what builds muscle after 50. session
One Men 50+ session, in order: Goblet Box Squat (3 sets of 10); Dumbbell Romanian Deadlift (3 sets of 10); Incline Push-Up or Dumbbell Press (3 sets of 10); Farmer's Carry (4 trips); Step-Up (3 sets of 8 per leg).
Progressing safely

The mistake to avoid
The error we see most often is thinking it's too late to start lifting.
Your weekly schedule
Do 3 full-body sessions a week with a day of rest between.
Men 50+ recovery and fuel
Recovery slows with age, so give muscles 48 hours between sessions and make sleep a priority. Eat protein at every meal, roughly 30 grams, since older muscles need more to grow. Daily walking keeps joints healthy and supports heart health. If a joint aches, adjust the range or the exercise rather than pushing through pain.
Quick answers
I've never lifted. Can I start at 60? Yes. Beginners at any age make rapid progress. Start with bodyweight and light dumbbells.
How long until I feel stronger? Most men notice easier stairs, carrying and getting up off the floor within four to six weeks.
