In basketball, the vertical leap gets the highlights, but the landing decides your career. A player might jump and land several hundred times in a single practice. Every landing either builds resilience or chips away at your knees and ankles.
That's why our Court Foundations programs train jumping and landing together, along with the lateral strength that makes great defenders and the conditioning to stay sharp in crunch time. Use these five exercises to lay that foundation.
Get loose like a pro
Jog two lengths of the court, then do defensive slides, backpedals and skips for one length each. Add 10 glute bridges, 10 lateral band steps per side and 10 pogo hops. Finish with three easy approach jumps at about half effort. Basketball players with stiff ankles should add 10 knee-to-wall ankle rocks per side.
How these five work together
Jumping higher is really about two qualities: how much force you can produce and how quickly you can produce it. Trap bar jumps and split squats raise the ceiling on force. Depth drops teach you to absorb landings and redirect energy, which also protects your ligaments. Defensive slides with a band strengthen the glutes that keep your knees from caving in on cuts. Suicides build the repeat-sprint fitness needed to get back on defense possession after possession. Put together, they create a player who jumps higher in the fourth quarter than opponents do in the first.
1. Trap Bar Jump
How to do it: Hold a light trap bar, dip, and jump as high as you can, landing softly. 4 sets of 4.
Why it matters: It adds load to the jump pattern and builds raw vertical power.
2. Rear-Foot Elevated Split Squat
How to do it: Lower under control on one leg. 3 sets of 8 per side.
Why it matters: It builds strength for one-foot takeoffs and layups.
3. Depth Drop to Stick
How to do it: Step off a low box and land in an athletic stance with no wobble. 3 sets of 5.
Why it matters: Learning to land well protects your knees and ankles.
4. Defensive Slide with Band
How to do it: Wear a mini band above the knees and slide 10 feet each way. 4 sets.
Why it matters: It strengthens the glutes for a low, quick defensive stance.
5. Court Suicides
How to do it: Sprint to the free-throw line, half court, the far free-throw line and full court, returning each time. 5 reps.
Why it matters: It builds the repeat-sprint conditioning for the fourth quarter.
Adjusting for your level and position
Guards should prioritize quickness, deceleration and single-leg power for drives. Forwards and centers can add more heavy strength work for rebounding and battling in the post. Young players should master landing mechanics before chasing big jumps. Older recreational players will find the band and landing drills especially helpful for keeping knees healthy in pickup games.
Sample Count your jumps across practice and training. If practice was jump-heavy, cut the plyometric sets in half that day. session
One Basketball session, in order: Trap Bar Jump (4 sets of 4); Rear-Foot Elevated Split Squat (3 sets of 8 per side); Depth Drop to Stick (3 sets of 5); Defensive Slide with Band (4 sets); Court Suicides (5 reps).

The mistake to avoid
The error we see most often is jumping all day without strength or landing work.
Your weekly schedule
Lift 2-3 days a week and keep plyometric contacts moderate during the season.
Basketball recovery and fuel
A crowded schedule of games, practices and pickup leaves joints little time to recover. Track how your knees and ankles feel each morning, foam roll your calves and quads, and get 8+ hours of sleep. Carbs fuel the repeated sprints of a game, so don't skip them on game days. A protein snack before bed helps overnight repair.
Quick answers
How much can I raise my vertical? Beginners often add 2-4 inches within a training block, mostly from better strength and jump technique.
Should I train legs during the season? Yes, with lower volume. One or two short strength sessions keep the jump gains you made in the offseason.
Own the court all season
